Rough ER is studded with ribosomes that catalyze protein synthesis via translation of mRNA. So you know your starting point is in the rough ER. Fat Free milk, milk and milk. Simple as that it contains casein protein which is the best protein source to get. It works slowly. If you need a quick blast go with whey protein but for running its a process and the casein will work wonders. And of course a well balanced diet of lean meats, fish, veggies and fruit. Red meats, whole grains, and fish are high in protein. Remember though that your body can only process about 40 grams of protein at a time, so no more than 3 servings of protein a day. Prior to running drink lots of water throughout the day and then after a run, drinking gatorade replenishes your body with sodium and electrolytes. Also drink water after runs, in addition to a sports drink. Don't dilute the sports drink though with water because you're getting rid of "the good stuff".

Eat a lot of balanced meals. For protein, eat meat, fish, and peanuts. Don't eat fish and meat too much in one week, try to alternate it between different meals. Also, don't eat fast food or any junk, it's not good for you. On the night before races, eat a big plate of pasta. You need to do this to 'carb load' You burn a lot of carbohydrates when running, so carb loading will give you enough to burn. Drink lots and lots of water everyday. I drink around 10 water bottles a day. Don't drink a lot of sports drinks. But, after a run, drink some Ultima for a recovery drink to restore what you lost during your run. All it takes is a well balanced diet and plenty of water, and you are good to go!!! Happy running!
